Every caffeine protocol
51 protocols, pulled from 242 clips across 129 episodes of Huberman Lab. The dedicated caffeine episode covers 13 of them. Every row links to the exact moment it was said.
When should I drink it?
The most-repeated advice on the whole list, and the part that has changed the most since 2021.
- Delay it 90–120 minutes after waking
The rule he says most often. It has quietly grown conditions: in 2021 he just states it, by July 2023 it's “if, and only if, you have trouble with an afternoon crash,” and in the Galpin series he only does it on days he isn't training.
Behaviorssaid 4 different ways▶ 30 - Stop by mid-afternoon
Eight to twelve hours before bed. Caffeine fragments deep sleep even when it doesn't stop you falling asleep.
Behaviorssaid 5 different ways▶ 28 - Front-load it in the morning
The other half of the cutoff rule — get the dose in early rather than spreading it out.
Dietsaid 2 different ways▶ 26 - Use it to shift your body clock
Timed 2–4 hours before your temperature minimum it delays the clock; just after, it advances it. A circadian tool, not just a stimulant.
Diet▶ 2 - Use it to hold a new time zone
Small afternoon doses after travelling west, to stay up until the local bedtime.
Diet▶ 2
How much?
- 1–3 mg per kg of bodyweight
By weight, not a flat 200 mg. Start at the bottom of the range if you aren't used to it.
Behaviors▶ 1 - Look up what's actually in your drink
Commercial coffees vary enormously. He wants you to check rather than guess.
Behaviors▶ 1 - Don't sit at a high dose for months
Chronic high intake biases toward anxiety, electrolyte depletion, headaches and microvascular disruption.
Behaviors▶ 1 - Three to four cups a day, tops
Benefits look U-shaped. Past three or four cups they start coming back down.
Dietsaid 3 different ways▶ 5 - Caffeine, the general case
The catch-all rec — every episode where he endorses caffeine without attaching a specific protocol.

What about around training and big days?
- Take it before training
Water plus caffeine is the whole pre-workout he endorses. Skip it if it makes you jittery or scatters your attention.
Dietsaid 4 different ways▶ 5 - Abstain two to four days before something that matters
Then dose 30 minutes before. The same amount hits much harder once sensitivity comes back.
Behaviors▶ 4 - ▶ 1
- Don't change your routine before presenting
Neither extra nor less. Extra caffeine on top of bad sleep makes you agitated on stage.
Behaviors▶ 1 - Every other day
His stated preference for keeping the performance effect without the withdrawal.
Behaviors▶ 1
Before or after learning?
He answers this one differently depending on whether the learning is physical or cognitive.
- Before physical practice
Take it beforehand so the effect runs through the session.
BehaviorsHe’s said both▶ 1 - After cognitive work
The opposite. Caffeine toward the tail of a study session, to prime plasticity around what you just learned — he calls it counterintuitive himself. In a Seattle Q&A he goes further: double espresso right after studying.
DietHe’s said bothsaid 2 different ways▶ 2 - After a bad night, before learning
Matt Walker's suggestion that caffeine may boost hippocampal encoding — offered as plausible, not tested.
DietHe’s said both▶ 1
What about sleep and naps?
- The nappuccino
In December 2022 he argues against espresso before a nap. At a 2024 live Q&A he recommends it. Matt Walker is for it.
BehaviorsHe’s said bothsaid 3 different ways▶ 3 - Don't add caffeine after a bad night
It costs you the following night's recovery sleep. Sits directly against the encoding argument above.
BehaviorsHe’s said both▶ 1 - Track your sleep while you experiment
Two weeks, a wearable, one variable — swap the afternoon coffee and see.

How do I cut down or quit?
Almost all of this comes from one AMA in June 2023, and almost none of it is in the caffeine episode.
- Taper, don't stop cold
Cut 10–15% a day over 4–7 days. Or halve it for 2–4 days, then take 1–2 days fully off.
Behaviors▶ 1 - Come back at 50% of your old dose
That becomes your new baseline. Go higher only occasionally, and don't let it stick.
Behaviors▶ 1 - Withdrawal is 24 to 48 hours
Shorter than most people expect. Push through rather than escalating.
Behaviors▶ 1 - Sunlight and movement for the crash day
Get outside, move, then go back to your target level.
Behaviors▶ 1 - Audit what you're actually taking
One guest quit cold turkey: flu symptoms for 28 hours, 18 hours of sleep, a week of headache.
Behaviorssaid 3 different ways▶ 3 - Decaf as the morning cue
Keep the ritual, drop the drug. The taste and warmth still start the day.
Diet▶ 2
What changes how it hits?
- Carbs blunt it
Had too much? Something that raises blood glucose takes the edge off caffeine, cortisol and adrenaline. He suggests bread.
Diet▶ 1 - It reinforces whatever you drink it with
The pastry with your coffee isn't just calories — caffeine is training the craving. Works in your favour too.
Behaviors▶ 1 - ▶ 1
Who should be careful?
- If you get anxious or panicky
Daily caffeine is fine for most adults only if it doesn't cause anxiety or wreck sleep. Jittery from small amounts? Skip it entirely.
Behaviors▶ 1 - If you're anxiety-prone, the chronic version is different
Habitual coffee drinking may bias brain connectivity toward anxiety even when you aren't currently caffeinated. Not the same claim as the one above.
Diet▶ 1 - If you get reflux or heartburn
Black coffee before any food is the trigger. Eat something with it.
Behaviorssaid 2 different ways▶ 2 - ▶ 1
- If you're under 18
Under 14, avoid. 15 to 18, limit it — brain wiring is still going on. Energy drinks and added neuroactives wait until 18.
Behaviors▶ 1 - ▶ 1
- Not with MDMA
Not the same day, and ideally not either side of it. Animal work suggests it increases neurotoxicity.
Behaviors▶ 1 - ▶ 1
- Headaches — it cuts both ways
It relieves a withdrawal headache and can make other kinds far worse. Depends which one you have.
Diet▶ 1
What should I drink it as?
- Yerba mate
His usual source, second only to coffee. Non-smoked only — the smoked kind may be carcinogenic. Leaves can be re-steeped all day.
Dietsaid 4 different ways▶ 26 - ▶ 1
- ▶ 1
- Caffeine tablets
Useful for pairing caffeine with a drink you want to start liking. Also: in pill form it doesn't break a fast.
Supplementssaid 2 different ways▶ 3 - Not energy drinks
Prefer plain coffee or tea. If you do drink one, know what every ingredient does.
Dietsaid 3 different ways▶ 6 - ▶ 2
- Rubbing caffeine on your scalp for hair loss
Caffeine cream on the scalp, three times a week rather than daily. He says it goes head to head with minoxidil (Rogaine) for keeping hair and regrowing some, without minoxidil's blood-pressure problems. A guest calls the effect weak.
Supplementssaid 2 different ways▶ 4
Does it count as water?
Two answers, from two different episodes.
- Drink 1.5–2× extra water alongside it
Don't count the caffeinated drink as hydration. Six ounces of coffee, twelve of water.
BehaviorsHe’s said bothsaid 2 different ways▶ 3 - Coffee and tea count toward your fluids
Galpin, on the same question: add the coffee to the water and you're fine. Flatly the opposite of the line above.
DietHe’s said both▶ 1 - ▶ 4
- ▶ 8
- Hot caffeine when you feel something coming on
Only if you use caffeine rarely, as a spike rather than a habit — the adrenaline is the point. Drink water with it.
